warm up

17 minutes

  • 5 minutes easy pedaling
  • 10 minutes alternating: 30 seconds right leg – 1 min both legs – 30 sec left leg – 1 min both legs, etc.

main set

45 minutes

  • 3 x 10 minutes efficient pedaling stroke, working on perfect circle @ 80 – 100 rpm (hint: visualize pedaling horizontally rather than up and down)
  • 5 minute recovery between 10 minute efforts

cool down

5 minutes

total = 1:02:00
